PART ONE: NUTRITION

What Food Is Actually Doing Inside Your Body
We just spent four parts talking about sleep and there was a reason I started the Health Pyramid there.
Sleep is foundational.
But now we move into something we do every single day, usually multiple times a day, and yet most of us were never really taught what is happening after we take that first bite.
Nutrition.
We know we're supposed to "eat healthy."
Eat your vegetables.
Get enough protein.
Drink water.
Don't eat too much sugar.
Watch your salt.
Get enough fiber.
But why?
What does protein actually do?
Why does your brain need carbohydrates?
Why does your body need fat?
What does iron have to do with energy?
Why do bones need more than calcium?
What happens when you don't get enough of something?
And here's another question we don't talk about nearly enough:
Can you get too much of something that's supposed to be good for you?
Absolutely.
Nutrition isn't about labeling foods good or bad.
It's about understanding that food contains the raw materials your body uses every single day to keep you alive.
Your body needs nutrients for energy, growth, repair and normal function. Your digestive system breaks food into smaller components that can be absorbed and transported throughout your body.
So today, instead of talking about diets, calories or weight loss, I want to do something different.
I want to show you what happens to your food after you eat it and why virtually every part of your body cares about what's on your plate.
Because nutrition isn't punishment for what you ate yesterday.
Nutrition is one of the ways you care for the body carrying you through today.
First, What Exactly Is Nutrition?
Nutrition is much bigger than food.
It's the process of taking in food and fluids, breaking them down, absorbing nutrients and then using those nutrients throughout the body.
There are six major categories of nutrients:
• carbohydrates
• protein
• fats
• vitamins
• minerals
• water
The first three are called macronutrients because our bodies need them in larger amounts.
Vitamins and minerals are micronutrients because we need much smaller amounts of them.
Small does not mean insignificant.
Some micronutrients are needed in tiny amounts but are absolutely essential for normal body function.
And then there's water, which doesn't provide calories but is essential to life.
The interesting thing is that none of these works completely alone.
Your body is one giant team project.
Unfortunately, nobody gets to opt out of the group assignment.
So I Eat a Sandwich. Then What?
Let's say you eat a turkey sandwich with avocado and vegetables.
To you, it's lunch.
To your body, a massive processing operation just began.
Digestion actually starts in your mouth.
Chewing physically breaks the food into smaller pieces, and saliva begins breaking down some carbohydrates.
You swallow, and the food travels through your esophagus into your stomach.
Your stomach mixes food with acid and digestive enzymes.
Then the contents move into your small intestine, where things get even more interesting.
Your pancreas releases enzymes that help digest carbohydrates, fats and proteins.
Your liver produces bile, which helps your body digest fats.
Your gallbladder stores and releases that bile.
Your small intestine breaks nutrients down further and absorbs most of them.
Proteins are broken into amino acids.
Carbohydrates are broken into simple sugars, including glucose.
Fats are broken into fatty acids and glycerol.
Vitamins, minerals and water are absorbed too.
Those nutrients then enter your blood or lymphatic system and travel throughout your body where they can be used, stored, processed or transformed.
Your lunch isn't sitting in your stomach deciding whether it was "healthy."
Your body is taking it apart and asking:
What can I use this for?
Your Brain
Let's start with the organ reading this sentence.
Your brain is incredibly metabolically active.
It needs a continuous supply of energy and nutrients to function normally.
Glucose is an important fuel for the brain under ordinary conditions, which is one reason carbohydrates are not automatically the enemy despite what decades of diet trends may have taught us.
Your brain also depends on fats, amino acids, vitamins and minerals.
Certain amino acids are used to make chemical messengers in the nervous system.
Essential fatty acids contribute to cell membranes and normal nervous system function.
B vitamins participate in processes involved in energy metabolism and nervous system function.
Iron is important for oxygen transport and normal cellular processes.
Your brain isn't fueled by one magical "brain food."
It relies on a nutritional system.
When nutrition is inadequate, depending on the nutrient and severity, symptoms can include things such as fatigue, weakness, difficulty concentrating, mood changes or neurological symptoms.
Of course, those symptoms can have MANY causes.
Brain fog does not automatically mean you're deficient in a vitamin.
But nutrition belongs in the conversation.
Your Blood
Here's one of my favorite examples of how nutrition can create symptoms that people may not immediately connect with food.
Iron.
Your body needs iron to make hemoglobin, the protein in red blood cells that helps carry oxygen.
If you become iron deficient enough to develop anemia, suddenly symptoms like these make much more sense:
• fatigue
• weakness
• shortness of breath
• dizziness
• headaches
• difficulty concentrating
Your body is trying to function with an impaired ability to carry oxygen where it needs to go.
Vitamin B12 and folate are also important for normal red blood cell production.
So imagine someone saying:
"I'm exhausted. I must need more sleep."
Maybe.
But sleep is only one part of our Health Pyramid.
Sometimes exhaustion has another contributor entirely.
This is exactly why we have to look at the whole body.
Your Muscles
Your muscles need fuel too.
Protein gets most of the attention here because protein provides amino acids that your body uses to build and repair tissue.
But muscles don't live on chicken breasts alone.
Carbohydrates can be stored as glycogen in the muscles and liver, providing an important source of fuel.
Fluids and electrolytes are involved in normal muscle function.
Micronutrients participate in countless processes involved in energy production, contraction, recovery and tissue maintenance.
If you're exercising regularly but consistently underfueling your body, you may be asking your body to repair and build without consistently supplying all of the materials it needs.
Think about renovating a house.
You can hire the best contractor in the world.
But if nobody delivers the lumber, you're going to have a problem.
Your Bones
Most of us learned this one as children:
Drink milk because you need calcium for strong bones.
True.
But incomplete.
Bones also depend on other nutrients, including:
• vitamin D
• protein
• phosphorus
• magnesium
• vitamin K
Calcium matters tremendously, but your skeleton isn't built from calcium alone.
Vitamin D, for example, helps your body absorb calcium.
Protein contributes to the structural framework of bone.
And this becomes increasingly important as we age.
We often think of bone health as something we worry about when we're older.
But we're building and maintaining bone throughout our lives.
What you do now matters later.
Your Heart and Blood Vessels
Nutrition also affects your cardiovascular system.
Your heart needs energy.
Your blood vessels need to function properly.
Minerals including sodium and potassium help regulate fluid balance and contribute to normal nerve and muscle function, including functions important to the cardiovascular system.
Fat matters here too.
And this is where the sentence "fat is bad" completely falls apart.
We NEED dietary fat.
Fat provides energy, contributes to cell membranes, supplies essential fatty acids and helps us absorb the fat soluble vitamins A, D, E and K.
But different dietary fats can affect cardiovascular health differently, and overall dietary patterns matter.
The answer isn't:
Fat is bad.
The answer is:
What kind? How much? In what overall eating pattern?
Nutrition loves context.
Your Immune System
Your immune system also needs nutrients to function.
Protein provides amino acids used to build many molecules and cells involved in immune responses.
Vitamins and minerals including vitamins A, C, D and E, zinc, selenium, iron and others have roles in normal immune function.
But here's where wellness culture sometimes takes a fact and runs way too far with it.
If your immune system needs a nutrient, that does NOT automatically mean taking five times as much will make your immune system five times stronger.
Your body is not a video game where you collect 5,000 milligrams of vitamin C and unlock immunity level 47.
Deficiency can impair normal function.
Adequate intake supports normal function.
Excess isn't automatically better.
That's an important distinction.
Your Gut
Now let's talk about the organ system doing most of the processing.
Your digestive tract doesn't simply move food from Point A to Point B.
Your gut is involved in digestion, nutrient absorption, fluid balance and communication with other systems throughout the body.
And then there is the gut microbiome, the enormous community of microorganisms living in your digestive tract.
Some dietary fibers travel through the small intestine without being completely digested and reach the large intestine, where gut bacteria can ferment them.
Fiber also helps support normal bowel function.
There are different kinds of fiber, and they don't all behave exactly the same way.
Some fibers help add bulk to stool.
Some hold water.
Some are fermented by gut bacteria.
This is why "eat fiber" is good advice, but understanding why you need it is much more useful.
And fiber needs a friend.
Water.
Increasing fiber without adequate fluid can be an unpleasant experiment.
Ask your digestive system.
Your Skin, Hair and Nails
This is where marketing becomes interesting.
Walk through any beauty aisle and you'll see supplements promising stronger nails, glowing skin and thicker hair.
Nutrition absolutely matters to these tissues.
Hair, skin and nails require protein, fats, vitamins and minerals.
Significant deficiencies can sometimes show up there.
But taking enormous doses of a supplement doesn't guarantee better hair or skin if you weren't deficient in the first place.
And changes in hair, skin and nails can have many causes including hormones, thyroid disorders, stress, aging, genetics, medications and medical conditions.
So yes, nutrition matters.
But no, every bad hair day is not a vitamin deficiency.
Your Hormones
Your endocrine system is another place where nutrition becomes incredibly interesting.
Hormones are chemical messengers involved in everything from metabolism and stress responses to reproduction, appetite, blood sugar regulation and sleep.
Your nutritional status can influence hormone signaling.
Your body needs adequate energy and nutrients to carry out normal physiological processes.
Severe or chronic undernutrition can affect reproductive hormones and other endocrine functions.
On the other end, chronic overnutrition and increased adiposity can contribute to metabolic and hormonal changes, including insulin resistance.
Once again, we're seeing the Health Pyramid at work.
Sleep can influence appetite and metabolism.
Nutrition can influence metabolic health.
Stress can influence sleep and eating.
Hormones can influence appetite, energy and sleep.
Nothing is happening in isolation.
Let's Talk About Carbohydrates
Poor carbohydrates.
They have been through a public relations nightmare.
Carbohydrates are one of our three macronutrients.
During digestion, many carbohydrates are broken down into glucose and other simple sugars that can be absorbed and used for energy.
Carbohydrate containing foods include:
• fruits
• vegetables
• grains
• beans and legumes
• milk and yogurt
• sweets and many processed foods
Clearly, those foods are not nutritionally identical just because they contain carbohydrates.
A lentil and a jelly bean both contain carbohydrate.
That doesn't make them metabolically or nutritionally interchangeable.
This is why simply saying "carbs are bad" doesn't teach anyone anything.
The source, amount, fiber content, nutrient content and overall eating pattern matter.
Protein
Protein is made of amino acids.
Your body uses amino acids to build and maintain tissues and to make enzymes, hormones and many other important molecules.
Protein is important for:
• muscle maintenance and repair
• tissue growth and repair
• enzymes
• many hormones and signaling molecules
• immune components
• numerous structural proteins throughout the body
And unlike the idea that protein is only important for bodybuilders, every human being needs it.
Children need it.
Adults need it.
Older adults need it.
People who exercise need it.
People who don't exercise still need it.
You are constantly maintaining a living body.
That requires building materials.
Fat
Fat is not a dietary villain either.
Your body needs fat for:
• energy
• cell membranes
• essential fatty acids
• absorption of vitamins A, D, E and K
• production of certain signaling molecules
• normal physiological function
Again, type and amount matter.
We don't need to fear fat.
We need to understand it.
Vitamins and Minerals
Now we get to micronutrients.
This is where something tiny can make an enormous difference.
Vitamins and minerals don't generally provide calories, but they're involved in an incredible range of functions throughout the body.
Think of them less like fuel and more like the countless tools, keys and helpers that allow cellular processes to happen normally.
Examples include:
Iron: oxygen transport and cellular functions
Calcium: bones, muscle contraction, nerve signaling and other functions
Vitamin D: calcium absorption, bone health and other physiological roles
Vitamin B12: red blood cell formation and nervous system function
Folate: DNA synthesis and cell division, including normal red blood cell formation
Vitamin C: collagen formation, antioxidant functions and helping with absorption of nonheme iron
Potassium: fluid balance, nerve transmission and muscle function
Magnesium: involved in hundreds of biochemical reactions
Zinc: immune function, wound healing and many cellular processes
Tiny amounts.
Huge jobs.
What Happens When We Don't Get Enough?
This is where nutrition becomes more than a discussion about body weight.
If someone chronically isn't consuming enough energy or isn't getting adequate amounts of particular nutrients, the consequences can reach far beyond the scale.
Depending on what is lacking and for how long, inadequate nutrition can affect:
• energy
• concentration
• mood
• muscle mass and strength
• exercise recovery
• immune function
• wound healing
• bone health
• blood cell production
• hormones
• digestion
• hair, skin and nails
• neurological function
And here's something I really want people to understand:
You can eat plenty of calories and still have inadequate intake of certain nutrients.
Calories tell us how much energy food contains.
They do not tell us everything about nutritional quality.
You could theoretically meet or exceed your body's energy needs while still falling short on fiber, iron, potassium or other nutrients.
This is why:
Enough calories and adequate nutrition are not always the same thing.
But More Isn't Always Better Either
This may be equally important.
We've been conditioned to think that if something is healthy, more must be healthier.
More protein.
More vitamins.
More water.
More supplements.
More everything.
The body doesn't always work that way.
There is such a thing as too much.
Some vitamins are stored in the body and can accumulate to harmful levels when taken excessively.
High doses of certain minerals can cause toxicity or interfere with other nutrients.
Excess sodium can be problematic for blood pressure in salt sensitive people and is a population level concern for cardiovascular health.
Drinking extreme amounts of water can disturb electrolyte balance.
Excessive supplement use can interact with medications.
Even nutrients that are absolutely essential can become harmful at sufficiently high doses.
Necessary does not mean unlimited.
That sentence alone could save people a lot of money in the supplement aisle.
And What Happens When We Consistently Eat More Energy Than We Need?
Let's talk about this without shame.
Your body was designed to store energy.
That isn't a flaw.
For most of human history, the ability to store energy helped us survive periods when food wasn't reliably available.
When energy intake repeatedly exceeds what the body uses, some of that excess energy can be stored, primarily as body fat.
Body fat itself isn't inherently bad. We need adipose tissue.
It stores energy, cushions organs, insulates the body and functions as an active endocrine tissue.
But persistent excess energy intake and excessive accumulation of adipose tissue, particularly in certain patterns, can contribute to metabolic changes and increase the risk of conditions including insulin resistance, type 2 diabetes, fatty liver disease and cardiovascular disease.
The important thing is that we remove morality from the conversation.
Eating more than your body needs doesn't make you bad.
Eating less doesn't make you good.
Food isn't a test of character.
We're talking about physiology.
You Can Also Have Too Much of ONE Thing Without Eating Too Much Overall
This distinction matters.
Overnutrition isn't always simply "too many calories."
You can also consume excessive amounts of particular nutrients or substances.
Too much sodium isn't the same problem as excessive vitamin A.
Excess iron supplementation isn't the same as eating too much added sugar.
Drinking too much water isn't the same as overeating calories.
They have different effects because they do different things inside the body.
This is another reason nutrition advice can't be reduced to:
Eat less.
Or:
Eat clean.
What does that even mean?
Our bodies are much more complicated than an Instagram caption.
You Can Eat "Perfectly" and Still Become Deficient
This is another part of the conversation I don't want to leave out.
Nutrition isn't only about what enters your mouth.
It's also about what your body can digest, absorb and use.
Certain digestive diseases and medical conditions can interfere with nutrient absorption.
Some surgeries can alter absorption.
Some medications can affect nutrient levels.
Age can affect nutritional needs.
Pregnancy changes nutritional requirements.
Individual genetics and health conditions matter.
So if someone develops a nutrient deficiency, the answer isn't always:
You need to eat better.
Sometimes they may be consuming the nutrient and not absorbing it adequately.
Sometimes their needs have changed.
Sometimes blood loss is involved.
Sometimes a medication contributes.
Sometimes something medical needs to be investigated.
This is exactly why nutrition should never become another reason to blame ourselves.
Your Body Is Constantly Asking for Balance
That's really what nutrition comes down to.
Not perfection.
Not punishment.
Not eating like somebody on TikTok for thirty days.
Balance.
Your body needs:
Energy, but not an unlimited amount.
Protein, but protein isn't the only thing that matters.
Carbohydrates, but carbohydrate sources differ tremendously.
Fat, but type and overall pattern matter.
Vitamins and minerals, but megadosing them isn't automatically healthier.
Fiber, but increasing it dramatically overnight may make your stomach question your life choices.
Water, but even water has a physiological range.
Nutrition isn't about maximizing every nutrient.
It's about providing your body with what it needs to function.
And Remember What We Learned About Sleep?
This is where our Health Pyramid starts connecting.
You have a terrible night's sleep.
The next day you're exhausted.
Your appetite may change.
Your cravings may change.
You don't feel like cooking.
You skip your workout.
You reach for something quick because you need energy NOW.
Maybe you consume more caffeine.
Then you're not hungry for a real meal.
Then you have caffeine too late.
Then you don't sleep well again.
See how quickly one layer starts affecting another?
Or perhaps you're doing everything possible to improve your sleep and you're still exhausted.
Could nutrition be worth looking at?
Possibly.
Could iron deficiency be contributing?
Could you be underfueling?
Could you have a B12 deficiency?
Could dehydration be playing a role?
Could there be a medical condition affecting absorption?
Could nutrition have absolutely nothing to do with your particular symptom?
Also possible.
That's why we don't diagnose ourselves based on Instagram posts.
We get curious.
The One Small Yes
I don't want you changing your diet today.
I don't want you counting calories.
I don't want you downloading an app and tracking every gram of food that enters your mouth.
And please don't finish this article and order seventeen supplements.
For the next day, I simply want you to notice your food.
Before you eat, ask:
What is this giving my body?
Not:
Is this good?
Is this bad?
Will this make me gain weight?
Did I earn this?
Should I feel guilty?
Instead ask:
Does this give me protein?
Carbohydrates?
Fat?
Fiber?
Vitamins?
Minerals?
Water?
Enjoyment?
Comfort?
Connection?
Because food can provide those things too.
Just notice.
The goal isn't judgment.
The goal is understanding.
From Surviving to Thriving
For years, I thought health meant finding the thing I was missing.
The right supplement.
The right diet.
The right expert.
The right answer.
What I've learned is that our bodies rarely work in one simple lane.
Nutrition affects sleep.
Sleep affects appetite.
Movement affects metabolism.
Stress affects digestion.
Hormones affect hunger and energy.
Our gut affects what we absorb.
Our medical conditions can affect what our bodies need.
It all connects.
That's why nutrition is part of the foundation of the Invisibly Empowered Health Pyramid.
Not because I believe everyone should eat perfectly.
I don't.
Not because I believe food can prevent or cure every illness.
It can't.
And definitely not because I think our worth should ever be determined by what is on our plate or what number appears on a scale.
Nutrition belongs at the foundation because every single day, food gives our bodies raw materials.
Materials to make energy.
Materials to repair.
Materials to build.
Materials to communicate.
Materials to keep this incredibly complicated human body functioning.
You don't have to fear food.
You don't have to fight your body.
You can learn how to fuel it.
And maybe that starts with something as simple as understanding what your body has been doing with your food all along.
