Level 5: Performance & Optimization
Food is the foundation. Supplementation can help fill an identified gap.
I am a firm believer in supplements. I use them myself, and over the years I have become much more interested in understanding what my body actually needs instead of simply buying whatever happens to be trending.
But I also think supplements belong at Level 5 of this pyramid for a reason.
They are meant to supplement the foundation, not become the foundation.
A bottle of magnesium cannot replace sleep. A greens powder cannot make up for never eating vegetables. A stress supplement cannot create boundaries for you. And no expensive supplement stack can compensate for consistently ignoring the basic things our bodies need.
At the same time, I think the phrase 'you should be able to get everything you need from food' can oversimplify a much more complicated conversation.
Is Our Food as Nutrient-Dense as It Used to Be?
This is something I have wondered about for years. The food system we eat from today is not identical to the one our grandparents ate from fifty or seventy years ago.
A widely cited study compared USDA food-composition data for 43 garden crops from 1950 and 1999. Across the group, researchers found statistically reliable declines in six of the thirteen nutrients they examined: protein, calcium, phosphorus, iron, riboflavin and vitamin C. Median declines ranged from about 6 percent for protein to 38 percent for riboflavin. Importantly, the researchers did not find reliable declines in every nutrient, and individual foods varied considerably.
The authors suggested that one possible explanation was the way crop varieties changed over time. When plants are bred for characteristics such as higher yield, faster growth or larger size, there can sometimes be a trade-off in the concentration of certain nutrients. This is often described as a dilution effect.
That does not mean a carrot today is nutritionally empty or that fruits and vegetables are no longer worth eating. Quite the opposite. Whole foods remain the foundation of nutrition. But it does show why the statement that every food has exactly the same nutrient profile it had generations ago is too simplistic.
It Is Not Just the Soil
Soil health and mineral availability matter, but there is not one single explanation for changes in nutrient density. Crop variety, farming practices, irrigation, fertilizer use, growing conditions, climate, harvest timing, transportation, storage and processing can all influence what eventually reaches our plates.
There is another fascinating piece of this story: carbon dioxide. Research on crops grown under elevated atmospheric carbon dioxide has found reductions in concentrations of protein and minerals such as zinc and iron in several major grain crops. A meta-analysis reported reductions of roughly 5 to 10 percent in protein and about 3 to 12 percent in zinc and iron in wheat and rice under elevated CO2, although responses varied by crop and growing conditions.
Again, this is not a reason to become afraid of food. It is a reason to appreciate that nutrition is biology, agriculture and environment all interacting with one another.
Then We Process It
Processing adds another layer. Processing itself is not automatically bad. Freezing, fermenting, cooking and canning can make foods safer, more convenient and sometimes even improve the availability of certain nutrients.
But refining can also remove nutrient-rich portions of a food. A whole grain and a highly refined grain product are not nutritionally identical. Some refined foods are enriched or fortified afterward, which can replace selected nutrients, but that is still different from assuming every processed product retains everything that was present in the original whole food.
This is why I keep coming back to the same idea: choose nutrient-dense whole foods as often as you realistically can, and then look at the individual person in front of you.
Being Fed Is Not Always the Same as Being Optimally Nourished
We can consume enough calories and still fall short on particular micronutrients. We can also eat an objectively good diet and still develop a deficiency because nutrition is not just about what enters the mouth.
Absorption matters. Age matters. Medications matter. Digestive health matters. Pregnancy and breastfeeding change requirements. Menstruation can affect iron needs. Menopause changes the health conversation. Sun exposure influences vitamin D. Dietary patterns matter. Certain medical conditions can alter absorption or nutrient needs.
This is where supplementation can become incredibly useful when it is thoughtful and individualized.
Vitamins and Minerals Are Not Interchangeable
People often use the word vitamins to describe every supplement bottle in the cabinet, but vitamins and minerals are different.
Vitamins are organic compounds needed in relatively small amounts for normal physiological functions. Some are water-soluble, such as vitamin C and the B vitamins. Others are fat-soluble, including vitamins A, D, E and K. Fat-soluble vitamins can accumulate in the body, which is one reason more is not automatically better.
Minerals are elements. Our bodies cannot manufacture them, so they have to come from what we consume.
And I think minerals deserve far more attention than they often receive.
The Mineral Conversation
Minerals participate in everything from bone structure and oxygen transport to nerve signaling, muscle contraction, thyroid function, fluid balance and enzyme activity.
Major minerals: calcium, phosphorus, magnesium, sodium, potassium, chloride and sulfur.
Trace minerals: iron, zinc, copper, manganese, iodine, selenium, chromium, molybdenum and others needed in smaller quantities.
Trace does not mean unimportant. It simply means the body needs a smaller amount.
It is also important to remember that minerals interact. Taking large amounts of one mineral can interfere with another. High supplemental zinc intake, for example, can impair copper absorption. Iron can be lifesaving when someone is deficient and inappropriate when someone is not. This is why I prefer the idea of targeted supplementation over taking huge doses of everything just because more sounds healthier.
Not All Supplement Forms Are Created Equal, But There Is No Universal '20 Percent' Rule
I have heard the claim that the body absorbs only around 20 percent of a hard tablet while absorbing much more from a powder-filled capsule. It sounds convincing, but I could not find good evidence supporting a universal percentage like that, and I do not want to repeat a statistic simply because it circulates online.
A tablet is not automatically poorly absorbed and a capsule is not automatically superior. Bioavailability depends on the nutrient itself, its chemical form, the formulation, how well the product dissolves, the dose, what it is taken with, digestive factors and the individual taking it.
That is actually a much more useful thing to understand than a made-up percentage.
Common Ways Supplements Are Delivered
Tablets. Compressed ingredients that can be convenient, stable and cost-effective. Quality formulation and dissolution matter.
Capsules. Often contain powders or granules inside a gelatin or plant-based shell. They can be useful when a manufacturer wants to avoid some of the binders required for certain tablets, but the capsule itself does not guarantee better absorption.
Softgels. Common for oils and fat-soluble ingredients such as some omega-3 or vitamin D products.
Powders. Useful for protein, electrolytes, creatine, collagen and ingredients that would require several capsules to reach a practical dose.
Liquids. Helpful for people who have difficulty swallowing pills and for products where flexible dosing is useful.
Gummies. Easy to take, but check the dose, added sugar and whether the gummy provides meaningful amounts of the nutrients you actually want.
Sublingual or dissolving products. Some ingredients can be formulated for absorption through tissues in the mouth, although a sublingual label does not automatically mean the product is superior.
The Form of the Nutrient Can Matter More Than the Shape of the Pill
Two bottles can both say 'magnesium' on the front and contain different magnesium compounds. The same is true for iron, calcium and other nutrients. Different forms can contain different amounts of elemental mineral, have different tolerability and sometimes differ in absorption.
That does not mean there is one universally best form for everyone. It means the front of the bottle tells you far less than the Supplement Facts panel.
What Else Counts as a Dietary Supplement?
Under U.S. law, dietary supplements can include vitamins, minerals, herbs and other botanicals, amino acids and other dietary substances intended to supplement the diet. They can come as tablets, capsules, gummies, softgels, liquids and powders.
That means the supplement conversation can include far more than a multivitamin: omega-3s, probiotics, amino acids, protein powders, creatine, botanicals, adaptogens, electrolytes and many other products.
But IV therapy and injected peptides are different. They are not dietary supplements simply because people sometimes discuss them in the same wellness conversation. I personally use traditional supplements and have also used IV therapy and peptides as part of my individualized approach. We are going to give those their own space in Advanced Therapies because the route, evidence, risks and regulatory issues are different.
Food First Does Not Mean Food Only
This is probably the simplest way I can explain my philosophy.
Food first means that I want actual food to provide the foundation. Protein. Fruits. Vegetables. Healthy fats. Fiber. Whole-food carbohydrates. Variety.
Food only would mean pretending that every person, at every age and every stage of life, can always meet every individual nutrient need through diet alone. I do not think the real world is that simple.
Sometimes the answer is improving the diet. Sometimes it is treating an absorption problem. Sometimes it is changing a medication with a clinician. Sometimes it is a supplement. Sometimes laboratory testing helps identify the gap.
The goal is not to take the most supplements. The goal is to understand why you are taking each one.
Before You Buy Another Supplement
What am I trying to accomplish? Have a reason beyond 'someone online takes it.'
Could food address this first? Supplements should complement a nutrient-dense diet, not excuse a poor one.
Is there an appropriate test? Some nutrients can be assessed through laboratory testing, although not every supplement decision requires a lab and not every commercial nutrient panel is clinically meaningful.
What ingredient and form am I actually buying? Read beyond the front label.
What is the dose? Compare the amount per serving with evidence-based recommendations and upper limits where established.
Am I already getting this somewhere else? Multivitamins, powders, fortified foods and individual supplements can unintentionally overlap.
Could it interact with a medication or another supplement? 'Natural' does not mean interaction-free.
Is the product independently tested? Look for credible third-party quality verification when available.
How long am I taking it? Some supplements are appropriate short term, while others may be used longer under appropriate guidance.
How will I know whether it is helping? Define the goal before adding another bottle.
Quality Matters
Dietary supplements are regulated differently from prescription drugs. The FDA does not approve dietary supplements for safety and effectiveness before most products reach the public. Manufacturers are responsible for ensuring that their products meet applicable safety, manufacturing and labeling requirements, and the FDA can take action against adulterated or misbranded products after they are on the market.
That is one reason I care about brand quality and transparency.
Third-party testing can help verify things such as identity, potency and contaminants depending on the certification program. A seal is not proof that a supplement will work for you, but quality verification can answer a different and important question: does the product contain what the label says it contains and meet the program's standards?
More Is Not Better
This deserves its own heading because supplement culture can make people feel as if a giant cabinet of bottles is evidence that they are taking exceptional care of themselves.
Too much of certain nutrients can cause harm. Supplements can interact with medications, affect laboratory tests and create problems around surgery. Combining multiple products can also result in accidental high doses.
Optimization is not taking everything.
Optimization is knowing what you are doing and why.
What I Personally Believe
I believe in supplements because I believe there are times when our bodies need support beyond what we are realistically obtaining from food alone.
I also believe that the more I have learned, the less interested I have become in random supplementation.
I want to know what is in the product. I want to know why I am taking it. I want to understand the form, the dose and what it is supposed to accomplish. When appropriate, I want data. And I want to keep learning because our needs do not stay exactly the same throughout our lives.
My own approach includes supplements, and I have also incorporated things such as IV therapy and peptides under medical guidance. Those are not recommendations for everyone, and they are not technically dietary supplements. They are simply part of my personal story and part of why I became so interested in individualized health.
For me, the goal has never been to take the most things.
It is to give my body what it needs, as intelligently as I can.
Supplementing Versus Substituting
This is the distinction I want people to remember.
A supplement can fill a gap.
It cannot substitute for the entire foundation underneath it.
Magnesium does not replace sleep. Vitamin D does not replace every benefit of getting outside. A probiotic cannot fix every gut problem. Protein powder does not mean we never need real food. A stress-support supplement cannot remove the source of chronic stress from our lives.
That is exactly why Supplements sit at Level 5 of the Health Pyramid.
Build the foundation. Support the body systems. Take care of the mind. Look at the environment around you.
Then optimize.

Once we move beyond traditional supplementation, the conversation gets even more interesting.
IV therapy. Peptides. Functional medicine. Other advanced and personalized approaches.
These are areas I personally find fascinating and have experience with, but they also require a very different conversation about evidence, safety, regulation, sourcing and medical supervision.
That is where we are going next.
